If you still can’t do a clean push-up, there is no point in repeatedly forcing full push-ups and hoping they suddenly get easier. A better approach is to make the movement easier first and build the strength you need step by step.
For that, I would use three simple exercises: Knee Push-Ups, Isometric Holds, and Incline Push-Ups.
1. Knee Push-Ups as Your Main Exercise
The first exercise is the Knee Push-Up. By keeping your knees on the floor, you shorten the lever and reduce how much of your bodyweight you need to move.
That makes the exercise much easier and gives you a good way to build basic pushing strength.
I would do around 2 to 3 clean sets here. Keep your body stable from your knees to your head and avoid letting your hips collapse.
2. Isometric Holds at the Bottom
Next, I would add isometric holds.
Lower yourself into the bottom position of a push-up and hold that position for as long as you can with good form. This is often the hardest part of the movement, so it makes sense to get stronger there directly.
Around 2 controlled sets are enough to start.
The goal is not to shake through a terrible position for as long as possible. Hold the position only while you can still control it properly.
3. Incline Push-Ups for More Volume
The final exercise is the Incline Push-Up. Put your hands on a bench, box, or another stable elevated surface and perform push-ups from there.
The higher your hands are, the easier the movement becomes. As you get stronger, lower the surface step by step until you eventually reach the floor.
I would do around 3 to 5 sets here with clean reps. Once the current height becomes easy, simply move to a lower surface.
Conclusion
If you want to get your first clean push-up, you do not need a complicated program.
Start with 2–3 sets of Knee Push-Ups, then 2 sets of Isometric Holds, and finish with 3–5 sets of Incline Push-Ups.
This gives you a simple combination of strength, control, and enough training volume to actually improve. As you get stronger, make the exercises gradually harder until you can perform full push-ups on the floor.
